Knee Sleeves for Hyrox: The Lunge Station Strategy That Makes the Race Manageable

Hyrox is a global fitness race format that has become increasingly popular in Australia over the past few years. The format is standardised: 8 x 1km runs, each followed by one of eight workout stations. The stations - in order - are SkiErg, sled push, sled pull, burpee broad jumps, rowing, farmers carry, sandbag lunges, and wall balls. Total distance run: 8km. Total workout time for recreational athletes: 60-90 minutes.

I covered knee sleeves for Hyrox in an earlier post focused on the overall race. This piece is specifically about the lunge station, which is the point in the race where the knee sleeve question matters most and where the on-off strategy pays off most clearly.

Why the Lunge Station Is Different From the Other Seven

Of the eight Hyrox stations, only the sandbag lunge station loads the knee through deep flexion under load in a way that 7mm compression specifically addresses. The SkiErg, rowing, and sled movements are primarily hip and pull-chain work. The sled push involves knee flexion but the loading pattern is different - you are pushing forward rather than descending into a lunge or squat. Burpee broad jumps involve the knee but not through a loaded slow descent the way a lunge does. Wall balls are the closest comparison to loaded knee flexion, but the loading is lower than a weighted lunge and the movement is faster.

The sandbag lunge is 100 metres of walking lunges with a sandbag held in a variety of positions (depending on division - open athletes typically carry it in front, elite athletes bear-hug it). 100 metres of walking lunges means approximately 130-160 lunge steps, each of which involves the lead knee going through a loaded descent to or near the floor. At sandbag weights of 10-20kg depending on division, and on legs that have already run 7km and completed six other work stations, this is the single most knee-intensive demand in the race.

The Case Against Wearing Sleeves for the Entire Race

Running 8km in knee sleeves is uncomfortable and counterproductive. I have covered the running-in-sleeves argument in detail in the Hero WOD posts - neoprene on a running knee generates excess heat, adds restriction to a movement pattern that does not benefit from it, and progressively makes the running less comfortable as the thermal load builds. In a 60-90 minute race format with 8km of running, the cost of wearing sleeves throughout is significant.

There is also the fatigue dimension specific to Hyrox. The lunge station comes after 7km of running and six work stations. If you have been wearing sleeves since the start of the race, by the time you reach the lunge station your knees are hot, the neoprene is damp with sweat, and the sleeves are actually providing less effective compression than they did at the start because warm, swollen neoprene sits differently on the leg than cool neoprene. Targeted use - saving the sleeves for the lunge station - means the compression is fresh and effective precisely when you need it most.

How to Execute the Transition in a Race

The lunge station in Hyrox comes after the 7th kilometre run. The transition between arriving at the lunge station and starting the lunges is brief - typically 10-30 seconds while you collect the sandbag and get positioned. This is when the sleeves go on.

The practical setup: carry your sleeves on your body during the race. A small waist bag or shorts pocket can hold a pair of velcro knee sleeves without significantly affecting your running. Some athletes fold the sleeves and tuck them under a compression short leg. Others carry them in a small pack. The goal is having them accessible at the station transition without needing to retrieve them from a bag at a different location.

At the lunge station: pick up the sandbag, set it down momentarily, put the sleeves on (8-10 seconds with velcro design, shoes stay on), pick the sandbag back up, start the lunges. The time cost of the sleeve transition is less than 15 seconds in a race that takes 60-90 minutes. After completing 100m of lunges, the sleeves come off before the final 8th kilometre run.

What the Sleeves Do During the Lunge Station

At the point in the race when you reach the lunge station, your legs are already significantly fatigued from 7km of running and six work stations. The lunge station is the moment when knee tracking quality is at its worst - the hip abductors and glutes that maintain proper knee alignment during a lunge are tired, and the tendency for the knee to cave inward or drift off-line is highest late in the race.

The sleeve's compression provides two things in this context: warmth (the joint has been running for a long time and the transition to loaded slow-descent lunges benefits from compression warmth), and proprioceptive cuing that helps you maintain knee tracking through 130-160 lunge steps on tired legs. The proprioceptive benefit is harder to quantify than warmth but is real - the compression gives your nervous system more information about where the knee is during each step, which helps maintain form quality even as muscular fatigue is degrading it.

The knee feels more stable through the lunge station with sleeves on than without, particularly in the second half of the 100 metres when cumulative fatigue from the full race is at its peak. This is the kind of support that matters for completing the station with good form rather than grinding through with deteriorating mechanics that increase injury risk.

Wall Balls After the Lunges: Should Sleeves Stay On?

The wall ball station is the final Hyrox station, coming after the lunge station and before the final kilometre run to the finish. The question of whether to keep sleeves on for wall balls or take them off is similar to the Hollywood WOD analysis: wall balls load the knee through a squat pattern, but the loading per rep is lighter than lunges and the movement is faster.

My approach for Hyrox: take the sleeves off after the lunge station, run to the wall ball station (keeping them off for the run), and make a decision at the wall ball station based on how your legs feel. If the wall ball squat depth feels controlled and your knees are tracking well, complete the wall balls without sleeves and continue to the finish. If the squat catch feels unstable or your knees are tracking poorly after the lunge fatigue, put the sleeves back on for the wall balls.

Most athletes doing Hyrox at recreational pace will find wall balls after the lunge station feel manageable without sleeves - the loading is lower than lunges and the shorter rest between stations means your legs are still warm. Elite athletes pushing hard will make different decisions based on what their body is telling them late in the race.

Training vs Racing

In Hyrox training sessions simulating the race, the on-off sleeve strategy is worth practicing. Using it only in the race without having practiced the transition means you are executing a new technique under race conditions. Run the sleeves on your body during training simulations, practice the station transition, and confirm that the sleeve application and removal are as quick in practice as they are in theory before race day.
