3mm, 5mm or 7mm Knee Sleeve: How to Choose the Right Thickness

When I first started looking into knee sleeves properly - not just grabbing whatever was on the shelf at the sports store but actually thinking about it - I found the thickness question more confusing than it needed to be. Every product page had a different opinion. Some said 5mm was the "versatile" choice, some said 7mm was only for powerlifting, some said 3mm was fine for CrossFit. I bought a pair that turned out to be completely wrong for how I train and figured out why after the fact.

So here's the version I wish I'd had earlier: a straight comparison of what 3mm, 5mm and 7mm actually mean in practice, who each one is genuinely right for, and why - if you're doing CrossFit or any serious strength training - you'll almost certainly end up on 7mm anyway. Not because I'm trying to sell you the thicker option, but because the evidence and what actually happens at every box I've trained at are pretty consistent on it.

What the Number Actually Means

Before getting into comparisons, worth being clear about what we're talking about. The millimetre measurement refers to the thickness of the neoprene the sleeve is made from. Thicker neoprene means more compression, more warmth, more physical structure around the joint, and - this is the trade-off - a heavier, stiffer sleeve that's harder to get on and can restrict range of motion slightly compared to a thinner option.

Those aren't marketing differences. They're real, physical consequences of how much material is wrapped around your knee. A 3mm sleeve feels like a firm compression garment. A 7mm sleeve feels like actual support - you notice it's there, you feel what it's doing, and the joint behaves differently under load because of it. Understanding that difference is most of what you need to make the right call for how you train.

3mm: Compression Without Much Else

Three millimetre sleeves sit at the thinner end of what's actually useful for training. They're not nothing - there's genuine value in compression for proprioception (the joint's awareness of its own position under load) and a modest amount of warmth for the tissue around the knee. For someone doing general gym work, light cardio, or rehabilitation sessions where the goal is to keep the joint warm and moving rather than to compress it heavily under load, 3mm does that job without getting in the way.

Where 3mm falls short is anywhere the demand on the joint actually gets significant. Heavy squats, loaded cleans, repeated high-rep lunges under time pressure in a WOD - that's not what 3mm was built for. The compression level just isn't sufficient to make a meaningful difference to how a loaded knee behaves, and the warmth benefit, while real, is similar to what a good base layer would give you anyway. Three millimetre is a sensible choice for someone easing back from knee pain or doing low-intensity training. It's not what serious CrossFitters are running.

5mm: The Legitimate Middle Ground (With a Specific Best Use Case)

Five millimetre is a genuinely useful thickness and I don't want to dismiss it, because there's a real context where it's the right answer. That context is pure Olympic lifting - the snatch, the clean and jerk, competition-specific work where range of motion in the squat position is everything and the catch phase of a lift happens so fast that the elastic rebound from a thicker sleeve doesn't meaningfully contribute anyway. Some serious Olympic weightlifters, not CrossFitters doing some oly work but actual weightlifters whose entire training is oly lifts, prefer 5mm specifically because they need every bit of unrestricted knee movement available.

Outside of that specific use case, 5mm starts to feel like a compromise that doesn't fully commit to either benefit. It's warmer and more compressive than 3mm but noticeably less so than 7mm, and once you've trained with a proper 7mm sleeve through a heavy squat session, the difference in how supported the joint feels is real enough that going back to 5mm feels like wearing nothing by comparison. For CrossFit athletes who are squatting, cleaning, doing heavy deadlifts, and then immediately running into a metcon under the same session, that compression difference matters.

7mm: Why It Became the Default, and Why That Default Is Correct

Seven millimetres is the maximum neoprene thickness permitted under IPF (International Powerlifting Federation) rules for competition. That matters because it means every serious strength-sport athlete who competes - powerlifters, Olympic weightlifters competing in strength-focused federations, CrossFit athletes who care about performance - is working within a framework that tops out at 7mm. Manufacturers built to that standard. Athletes trained and competed with it. Over time, 7mm became what "proper knee sleeve" meant in serious strength sports, not because someone mandated it for training, but because it's where the useful range ends.

In CrossFit specifically, the dominance of 7mm isn't even particularly close. Walk into any affiliate in Australia and look at what the athletes with actual experience are wearing on squat days, on clean days, on days where the WOD has wall balls and thrusters and front squats. It's 7mm. The reason isn't complicated: CrossFit is a mixed-modal sport that includes genuinely heavy loading, often under fatigue, often with imperfect recovery between sessions. That combination - heavy loads, volume, fatigue - is exactly the environment where a sleeve that actually compresses the joint meaningfully, keeps it warmer for longer, and provides real proprioceptive feedback through the full session makes a difference. Three millimetre doesn't cut it. Five millimetre is in the conversation but most experienced CrossFitters land on 7mm and stay there.

The short version here is that 7mm compresses enough to make a measurable difference to how the joint behaves under load, not just how it feels.

Why CrossFit Specifically Made 7mm the Default

This is worth spelling out because people sometimes assume 7mm is "a powerlifting thing" that got borrowed into CrossFit, or that CrossFitters only use it for heavy lifting days and drop back to thinner sleeves for metcons. Neither of those is really what happens in practice.

CrossFit's programming means you're squatting and cleaning at legitimate percentages of your one-rep max, then going into conditioning work that taxes the same joints through different patterns, often in the same session. The knee is getting loaded in the back squat, the front squat catch position, lunges, box jumps, running under accumulated fatigue. A sleeve you put on for the strength component and then leave on through the metcon needs to do double duty: real compression for the heavy stuff, and enough warmth and structure to keep the joint comfortable and tracking well through the high-rep conditioning work afterward.

Seven millimetre neoprene handles that double duty better than 5mm does. The slightly reduced range of motion that critics of 7mm cite mostly shows up in tests that measure raw joint flexibility rather than functional movement - in actual training, the difference between a 7mm and 5mm sleeve on squat depth or catch position is minimal once you've worn the thicker option for more than a week. Your body adjusts to the sleeve and works around it. What doesn't adjust is the compression difference, which stays real throughout the training career.

Worth mentioning too: the warmth question cuts both ways. Seven millimetre provides noticeably more warmth, which in a cold box or early morning session is a genuine benefit, but can become a consideration in high-heat conditions. For winter training specifically, the extra warmth from 7mm is an unambiguous benefit, which is part of why you'll see sleeve adoption go up at the box as soon as the mornings get cold.

The Honest Case for 5mm (When It Actually Applies)

I've been fairly bullish on 7mm through most of this, which reflects what I actually think and what the evidence at training level supports. But there's a genuine case for 5mm I want to give a fair hearing to, because I'd rather you get the right sleeve than assume 7mm is the only answer regardless of how you train.

If your training is predominantly Olympic lifting - you're in a weightlifting club, your programming is built around the snatch and clean and jerk, and the squat work you do is largely as a training tool for those lifts rather than as its own goal - then 5mm is a legitimate choice. The reasoning is that the catch position in a snatch requires you to receive a bar overhead in a very deep squat with maximum speed, and some elite weightlifters report that 7mm creates enough restriction and proprioceptive noise in that position that they prefer the cleaner feel of 5mm. That's a real, valid preference for that specific movement.

The caveat is that this is a relatively narrow context. If you're doing CrossFit with oly work mixed in, rather than pure weightlifting, the balance tips toward 7mm because the rest of what CrossFit asks of your knees - the squatting, the deadlifting, the wall balls, the carrying fatigue into loaded movement - benefits more from the thicker option. Most athletes who describe themselves as CrossFitters land on 7mm even if they love the oly lifts.

The One Problem 7mm Always Had (And What Changes It)

There's a legitimate knock on 7mm sleeves that you'll hear from anyone who's dealt with the traditional slip-on design: they are genuinely hard to get on. Thick neoprene is stiff, and pulling a 7mm sleeve over a shoe and up a leg - especially when you're between sets, warm, slightly sweaty, and under time pressure - is a proper battle. Some people take their shoes off to get the sleeve on. Some people just stop bothering to take it off and on during a session, which means they're either wearing it through everything (fine) or not using it at the times they actually need it most (not fine).

What About Going Straight to 7mm as a Beginner?

I've had people at the box ask whether 7mm is "too much" for someone just starting out with knee sleeves - like they need to work their way up through thinner options first. The answer is no, there's no reason to do that. If 7mm is the right thickness for your training intensity and style, start there. You'll have a break-in period where the sleeve feels stiff and unfamiliar, which is true regardless of thickness, but that passes quickly and there's no benefit to spending months on a less effective sleeve first.

If you're newer to lifting generally and not yet doing heavy loads under fatigue, then 3mm or 5mm might legitimately be the right fit for now - not as a stepping stone to 7mm, but because your current training doesn't demand what 7mm is there to provide. The Thickness Decision, Simplified

If you want a clean framework for making this call:

You probably want 3mm if: you're doing light, general-purpose gym work or rehab, your loads are low, and you mainly want some compression and warmth without anything heavier than that.

You probably want 5mm if: your training is predominantly Olympic lifting at a serious level, range of motion in the catch position is a real priority for you, and you're not doing the kind of mixed-modal, heavy-load CrossFit work that tips the balance toward more compression.

You probably want 7mm if: you're doing CrossFit, powerlifting, or any serious strength training where you're squatting and loading the knee heavily, you want compression that actually does something meaningful under that load, and you want a sleeve you can wear across the full range of what a CrossFit session asks of your body. Which, in my experience, is most of the people actually reading this.

Questions That Come Up on This

Will 7mm hurt my range of motion in the squat? Slightly less than you'd expect, and less than the stiffness suggests when you first put it on. Most athletes find their squat depth is not meaningfully affected after the first few sessions, once they've adjusted to how the sleeve feels at depth. The stiffness you notice early on loosens as the neoprene breaks in.

Is 7mm only for heavy days? That's one way to use it, but plenty of CrossFitters wear it through their whole session - strength work and conditioning both - because taking it on and off mid-session with a traditional slip-on design is hassle. The velcro design makes that less of an issue. Whether you wear it all session or just for the heavy portions is a personal preference, not a rule.

Do the pros use 7mm? In CrossFit competition and powerlifting, yes, 7mm is overwhelmingly the standard. At the CrossFit Games level you'll see a mix because some elite athletes have joint geometry and movement patterns that work fine without sleeves, but among competitive athletes who do use them, 7mm is the default by a long margin.

Can I use 7mm for running or cardio? You can, but it's not optimised for it and you'll probably find it warm and slightly restrictive for long-duration cardio work. A thinner compression sleeve is more comfortable for runs or Hyrox-style conditioning. Seven millimetre is built for loading the joint, not cushioning it through distance.

I've been told I need more support than a sleeve - should I go thicker than 7mm? Seven millimetres is as thick as neoprene knee sleeves get under standard competition rules, and beyond that you're into bracing territory, which is a different piece of equipment for a different purpose. If a physio or doctor has recommended a brace, that's the right tool - a thicker sleeve isn't a substitute for a proper brace when one is indicated. For training within normal parameters, 7mm is the ceiling for sleeves and it's the right ceiling.

The Short Answer

If you're training CrossFit seriously, 7mm is almost certainly the right answer.
